Bands are broad guides for the selected age and sex, drawn from widely used field-test norm tables for the general population. A field-test estimate can sit several ml/kg/min from a lab value - track the change between identical tests rather than chasing the absolute number.

You can estimate it without a lab: from the Cooper 12-minute run, VO2max = (distance in meters - 504.9) / 44.73; from a 1.5-mile run, VO2max = 3.5 + 483 / time in minutes; or, roughest of all, from resting pulse, VO2max = 15 x (HRmax / HRrest). Run 2,400 m in 12 minutes and your estimate is (2400 - 504.9) / 44.73 = 42.4 ml/kg/min.

What VO2 max is and how the three estimates work.

VO2 max is the ceiling on your aerobic engine: the maximum volume of oxygen your body can take in, transport, and use per minute, expressed relative to bodyweight (ml/kg/min). A true measurement requires a lab treadmill test with a gas-analysis mask. Everything on this page is a field estimate of that number - good enough to set targets and track progress, not a substitute for lab testing.

The Cooper 12-minute run is the classic: run as far as possible in exactly 12 minutes, then apply VO2max = (distance in meters - 504.9) / 44.73. It rewards honest pacing - going out too hard or cruising both skew the result. The 1.5-mile run flips the format (fixed distance, measured time) and uses VO2max = 3.5 + 483 / time in minutes; a 12:30 finish is 3.5 + 483 / 12.5 = 42.1 ml/kg/min. Both need a maximal effort, so they suit clients cleared for hard running.

The resting-heart-rate estimate, VO2max = 15 x (HRmax / HRrest), needs no test at all - just a morning resting pulse and a max heart rate (measured, or estimated as 220 minus age). It is the roughest of the three and best used as a first screen for clients who cannot yet run all-out. Whatever the method, the category bands by age and sex are broad population guides, not a verdict on any individual.

VO2 max responds to two levers. The first is aerobic base: most weekly cardio volume at an easy, conversational intensity, which grows the heart's stroke volume and the muscles' ability to use oxygen. The second is time near max: 1 to 2 weekly interval sessions that hold the client at 90 to 95% of max heart rate - the well-studied 4 x 4-minute protocol with 3-minute easy recoveries is the workhorse.

Expectations should scale with training age. Untrained clients often improve 10 to 20% inside 8 to 12 weeks; well-trained athletes fight for low single digits. Bodyweight matters too - because the number is per kg, fat loss alone raises relative VO2 max even before the engine improves. Re-test every 6 to 12 weeks with the same field test under similar conditions, and read the trend, not any single result.

It depends on age and sex. As a broad guide from widely used field-test norms, 42 to 46 ml/kg/min is "good" for men in their 20s and 33 to 37 ml/kg/min is "good" for women in their 20s, with the bands sliding down roughly 3 to 5 points per decade. Endurance athletes commonly test in the 60s and 70s. Treat every band as a guide, not a diagnosis.

How accurate is estimating VO2 max from resting heart rate?

It is the roughest of the three methods here. VO2max = 15 x (HRmax / HRrest) needs no test at all, which makes it a useful first screen, but it assumes an estimated HRmax (usually 220 minus age) and a clean resting pulse. Expect it to be off by several ml/kg/min either way. When you need a number you can program from, run the Cooper or 1.5-mile test instead.

Every 6 to 12 weeks, at the end of a training block, using the SAME field test under similar conditions - same course, similar weather, similar time of day. The absolute number from a field test carries error, but the change between two identical tests is what tells you the program worked.
